This 12-week beginner series uses approachable, strength-first training with a dedicated core and mobility day, a dedicated cardio day, functional movement, clear coaching cues, and options for home or gym. Every workout can be scaled by adjusting load, rounds, work time, or impact. The goal is to move better, build confidence, and create progress that can be maintained.

How to Use the Beginner Series

Weekly structure: Five beginner-friendly workouts per week: full body, lower body, core + mobility, cardio + conditioning, and upper-body functional training.

Session length

Most sessions take 30–45 minutes. Add a 4–6 minute warm-up and a 3–5 minute cool-down.

Equipment

Home options use bodyweight, dumbbells, a chair or step, and floor space. Gym options may use barbells, benches, kettlebells, slam balls, medicine balls, boxes, landmine, TRX, rower, or fan bike.

Progression

Start with the easiest option and increase only one variable at a time: load, rounds, work interval, range of motion, or movement quality.

Effort

Finish strength work with 1–2 clean reps still available. Conditioning should feel manageable, repeatable, and easy to modify.

Rest and recovery

Use the listed rest as a guide. Add recovery when breathing or form is not under control.
